Muscle glycogen is a major fuel for moderate-to-high intensity exercise. Longer and more frequent sessions usually raise carbohydrate needs, while rest days can sit nearer the lower end of the range.
Quality and timing
Choose most carbohydrates from minimally processed foods that also provide fibre or nutrients. Around hard training, lower-fibre choices can be useful because they digest more quickly; at other meals, whole grains, beans, fruit and vegetables are usually more filling.

The target is best treated as a range that moves with training volume, appetite and total calories rather than as a fixed number that must be hit perfectly every day.
Place more carbohydrate around demand
Oats, rice, potatoes, fruit, bread and pulses are especially useful before and after longer or harder sessions. Rest days may need less depending on appetite and goals.
Keep quality and fibre visible
Whole grains, beans, fruit and starchy vegetables provide more fibre and micronutrients than relying mainly on sweets or sugary drinks.
Adjust for medical needs
